HamstringsSecondary: GlutesDumbbell

How to do it

  1. Hold a dumbbell in each hand at your thighs, feet hip-width.
  2. Push your hips back and lower the weights along your legs, soft knees.
  3. Drive your hips forward to stand tall.
  4. Rise onto the balls of your feet for a calf raise, then lower your heels.

The one cue that matters

Feel the stretch in your hamstrings on the way down before you ever bend the knees.

Muscles worked

The hinge loads the hamstrings through their full stretch as the dumbbells travel down your legs, the glutes drive you back to standing, and the calf raise finishes each rep at full height. Stacking the raise on the end forces a complete, tall finish instead of the lazy half-lockout most RDL sets drift into. It is an efficient lower-body combo when equipment or time is short.

FAQ

Why bolt a calf raise onto an RDL?

Efficiency and a better finish. The calf raise means every rep ends fully extended and balanced, and your calves collect direct work in a session slot they would otherwise never get. One pair of dumbbells, the whole back of the leg plus calves.

I wobble on the calf raise after the hinge. Any tips?

Slow the transition. Finish the hip drive completely, get tall and steady, then rise onto the balls of both feet. Spreading your toes and driving through the big toe side of the foot steadies most wobbles.

What tempo should I use?

Slow on the hinge down to make the hamstrings earn the stretch, strong hip drive up, then a deliberate calf raise with a beat at the top. Rushing the sequence turns two good movements into one sloppy one.
