How to do it

  1. Stand with feet shoulder-width, a dumbbell in each hand at your sides, palms facing in.
  2. Hinge into a slight squat, then drive your hips through explosively.
  3. Pull the dumbbells up close to your body as your traps shrug.
  4. Drop under the weight, punch your elbows forward, and catch them on your shoulders.
  5. Stand tall, then lower under control to start the next rep.

The one cue that matters

Power comes from the hip snap, not the arms. Keep the bells close as they rise.

Muscles worked

The power comes from a violent hip snap, which means the hamstrings and glutes load in the dip and fire hard to send both dumbbells from your sides to your shoulders. Keeping the bells close and dropping under to catch them trains timing and full-body coordination on top of raw posterior chain power. It is the natural entry point into explosive lifting for anyone without a barbell or the patience for one.

FAQ

How is a dumbbell clean different from a barbell clean?

The bells travel at your sides instead of in front of your shins, so there is no bar path to manage and the catch lands on your shoulders rather than a front rack. It is far quicker to learn and easier on wrist mobility, at the cost of total load.

Why do my arms get tired before my legs?

You are curling the weight up instead of snapping it. The arms should stay loose until the hips finish, then guide the bells into the catch. If your biceps are pumped after a set, go lighter and rebuild the hip drive.

What should the catch feel like?

Soft and quick. Punch the elbows forward, let the dumbbells land on the meat of your shoulders, and absorb slightly through the knees. Crashing the bells onto your collarbones means you are catching late or too upright.
