What can I do with only dumbbells?

Dumbbells cover a full physique: presses, rows, goblet squats, RDLs, lunges, curls, and shoulder work all with one pair.

You can build a complete program with dumbbells alone. Press variations hit chest and shoulders, one arm rows and bent over rows cover the back, goblet squats and Bulgarian split squats train legs, and Romanian deadlifts hit hamstrings and glutes. Add curls, overhead extensions, and lateral raises for arms and delts. Use progressive overload by adding reps then weight.

How to think about it

Push and pull basics

Flat and incline dumbbell press build chest and front delts, while lateral raises grow width. For back, one arm rows let you go heavy and chest supported rows or reverse flyes hit the upper back and rear delts.

Legs without a barbell

Goblet squats, Bulgarian split squats, walking lunges, and dumbbell Romanian deadlifts load quads, glutes, and hamstrings hard. Split squats especially let a single moderate dumbbell feel brutal, so you rarely need a rack.

Progress when weight jumps are big

Dumbbells often jump 2 to 4kg between pairs, so use double progression: add reps within a range like 8 to 15, then move up a pair once you hit the top for all sets.
