How to do it

  1. Set up at the hang with the bar at mid-thigh, hook grip, back flat.
  2. Explode through triple extension and shrug tall for a powerful clean pull, no catch.
  3. Reset at the hang and repeat the explosive pull.
  4. On the clean, pull under fast and catch the bar in a front rack, then stand.

The one cue that matters

Arms stay long and relaxed until your hips fully open, the pull is all legs and hips.

Muscles worked

This complex pairs a pull from the hang with a full turnover, so you first drill pure extension, quads, glutes and hips firing into a tall shrug, then immediately prove it by catching a hang clean in the front rack. Complexes like this force each rep to inform the next. The pull rehearses the drive, the clean tests it, which makes it perfect for lifters whose pull looks great until a catch gets involved.

FAQ

What does the pull-then-clean combo fix?

The disconnect between pulling hard and finishing the lift. The pull grooves patience and a full hip finish, then the hang clean makes you commit to pulling under and catching, back to back with no time to overthink.

Why start from the hang instead of the floor?

The hang at mid-thigh isolates the explosive second pull and keeps setup simple, so all your focus goes on triple extension and the turnover rather than the first pull off the floor.

Do I need a hook grip for this?

The setup calls for it and it is worth learning. Repeated explosive pulls will tear a normal grip open, while the hook grip locks the bar in so your arms can stay long and relaxed.
