Sets & Reps

Why has my bench press stopped progressing?

Your bench likely stalled from running the same weight and reps for weeks without adding load, volume, or fixing a weak point.

The quick answer

You probably kept benching the same weight and reps, so there is no overload signal to adapt to. Switch to a progression scheme like adding 2.5kg when you hit the top of your rep range, or run 3 sets of 5 and add weight weekly. Also check recovery: benching heavy 4 times a week with poor sleep stalls fast. A specific sticking point off the chest points to weak pecs, a stall at lockout points to triceps.

How to think about it

Add a real progression rule

Pick one lift and add the smallest jump possible, 2.5kg or micro plates, once you clear your target reps. If you bench 60kg for 3 sets of 8, get all reps then go to 62.5kg next session even if reps drop to 6.

Attack your sticking point

If the bar stalls just off your chest, your pecs are the limiter, so add close to bodyweight dumbbell presses and flyes with a stretch. If you fail near lockout, your triceps are weak, so add close grip bench and dips.

Fix recovery and volume

Bench and press-related pushing 2 times a week with 10 to 20 hard sets, then sleep 7 to 9 hours and eat enough protein around 1.6 to 2.2 g per kg. A body in a deep deficit will not add weight to the bar.
